How to Train for Your First Spartan Race

·10 min read·Obstacle IQ Coaching Team

A first Spartan Sprint is 5km with 20 obstacles. A Spartan Super is 10km with 25 obstacles. Both reward generalists — athletes who can run a 5k, carry heavy odd objects, and hang from things without their grip blowing up.

This guide is the 8-week build for a first-timer aiming to finish strong without burpees.

The four pillars 1. **Running base** — 80% of race time is on your feet. 2. **Grip and pull strength** — for monkey bars, rigs, rope climb. 3. **Carry strength** — sandbag, bucket, log carries. 4. **Burpee endurance** — penalty for failed obstacles.

8-week plan | Week | Run | Strength | Grip | Carry | |------|-----|----------|------|-------| | 1 | 3x 3km | 2x full body | 2x bar hangs | 1x 40m | | 2 | 3x 4km | 2x full body | 2x bar hangs | 1x 80m | | 3 | 3x 5km | 2x full body | 3x bar hangs | 2x 80m | | 4 | 2x 5km + 1 hill | 2x full body | 3x mixed | 2x 120m | | 5 | 3x 5km + intervals | 2x full body | 3x rope climb | 2x 120m | | 6 | 2x 6km + 1 hill | 2x full body | 3x rope climb | 2x 160m | | 7 | 1x 7km + 2x intervals | 1x full body | 2x mixed | 1x 200m | | 8 | Taper — 2x easy 3km | 1x light | 1x light | 1x light |

Obstacle priority list You'll see these on almost every Spartan: - Sandbag carry - Bucket carry - Atlas stone lift - [Monkey bars](/supported-obstacles/monkey-bars) - [Rope climb](/supported-obstacles/rope-climb) - Hercules hoist - Spear throw (practice this — it's hit or miss) - Z-walls (lateral traverse)

Race day strategy - Eat 90 minutes before - Pace the first km at conversational effort - Walk the steep climbs early - Hit obstacles fresh by managing run intensity - Use the burpee penalty as recovery if needed

Beginner, intermediate, advanced - **Beginner:** Sprint distance. Focus on finishing. - **Intermediate:** Super distance. Aim for zero burpees. - **Advanced:** Beast (21km) with full obstacle completion.
